Battle Rope In-Out Wave
The battle rope in-out wave uses synchronized outward and inward arm sweeps to create sideways waves. It challenges your upper-body endurance, grip, and ability to keep your torso steady.

How to do it
- Grasp one rope end in each hand with your palms facing inward.
- Stand facing the anchor with feet shoulder-width apart, knees slightly bent, and enough rope slack for the strands to rest on the floor.
- Sweep both hands outward at waist height with your elbows slightly bent.
- Sweep both hands inward toward your midline without crossing them.
- Repeat the outward-inward motion rhythmically for your timed interval.
- Gradually shrink your hand movements to stop the waves.
- Let the ropes settle completely.
- Place the rope ends on the floor.
Form cues
- Keep your ribs over your hips
- Keep your shoulders away from your ears
- Exhale regularly through the effort
Common mistakes
- Pulling the ropes tautStep slightly closer to the anchor so the ropes can form waves rather than tug against it.
- Rocking your whole bodyUse a smaller arm sweep so your torso stays still instead of swinging with the ropes.
- Making uneven wavesMatch the speed and width of both hands so the strands move symmetrically.
Safety
Forceful, wide sweeps can strain your shoulders or wrists, especially as you tire. Moving ropes can strike nearby people or catch objects in their path.
- Check that the rope anchor is secure before starting.
- Clear the full sideways sweep area of people and obstacles.
- Start with short intervals at a controlled pace before increasing effort.
- End the interval if your grip starts slipping.
If you have shoulder, elbow, or wrist pain, use smaller, slower sweeps or ask a physiotherapist for a suitable alternative.
