Butterfly 3-3-3 Drill
The Butterfly 3-3-3 Drill alternates single-arm swimming with full butterfly to practice arm coordination, dolphin-kick timing, and a steady body rhythm.
- Intermediate
- Moderate injury risk
- Rest 45 sec
How to do it
- Push off the wall face down with your arms extended overhead.
- Begin a gentle dolphin kick near the surface, keeping your legs together.
- Swim three left-arm butterfly strokes with an underwater pull toward your hip, an overwater recovery, and your right arm extended forward.
- Swim three right-arm butterfly strokes using the same arm path, with your left arm extended forward.
- Swim three full butterfly strokes with both arms moving together.
- Repeat the sequence for your planned distance.
- Finish at the wall with a two-hand touch.
Form cues
- Kick at hand entry and pull finish.
- Let your chest lead a small wave.
- Keep your shoulders level.
- Return your face before your hands.
Common mistakes
- Kicking mainly from the kneesStart the wave through your trunk and hips, allowing a small knee bend rather than pulling your heels toward your buttocks.
- Forcing the arm recoverySwing your arms forward loosely over the surface rather than shrugging them upward.
- Holding your breathExhale underwater; inhale toward the working-arm side during single-arm strokes or forward during full strokes as your mouth clears the water.
Safety
Forcing the arm recovery when tired can strain your shoulders. Losing coordination or becoming breathless in the water can lead to swallowing water and drowning.
- Practice in a lifeguarded pool with enough lane space for both arms to clear the water.
- Attempt the drill only when you can comfortably swim the planned distance and perform a controlled dolphin kick.
- End the repeat if shoulder pain, breathlessness, or loss of coordination develops; recover at the nearest wall.
If you have shoulder or neck symptoms, seek advice from a physiotherapist before practicing the full-stroke phase.
