Decline Dumbbell Chest Fly
The decline dumbbell chest fly trains your chest, with an emphasis on its lower portion, by moving the weights through a wide arc while you lie on a downward-sloping bench.

How to do it
- Secure your legs under the decline bench's support pads.
- Lie back with your head, upper back, and hips supported.
- Receive the dumbbells from a helper at the sides of your chest.
- Position the dumbbells above your lower chest with palms facing each other, elbows slightly bent.
- Lower the weights out to your sides in a wide arc until your upper arms are roughly level with your torso.
- Sweep the dumbbells back over your lower chest along the same arc.
Form cues
- Keep your elbow angle steady.
- Keep your shoulder blades against the bench.
- Stack your wrists over your forearms.
- Exhale as the weights come together.
Common mistakes
- Chasing a deeper stretchShorten the lowering range if the front of your shoulders pulls or your shoulders roll forward.
- Turning the fly into a pressUse lighter weights if you must bend your elbows more to bring the dumbbells back up.
- Bouncing out of the bottomLower for about two seconds, reversing direction smoothly without a rebound.
Safety
Heavy weights or an uncontrolled stretch can strain the chest or front of the shoulder. Handling dumbbells while declined also creates a risk of dropping them or losing your position.
- Use a shallow decline of about 10–20 degrees with the bench adjustment locked.
- Finish each set before fatigue prevents you from controlling the full arc.
- Have your helper take both dumbbells before you sit up.
- Stop if you feel sharp pain or dizziness.
Choose a flat or machine version if the decline causes discomfort, and seek professional advice first if you have ongoing shoulder pain or recurrent dizziness.
