Dive Roll

The dive roll is a forward roll entered through a short, low jump. It trains leg drive, whole-body coordination, and control when transferring from flight into a roll.

How to do it

  1. Bend your knees from a standing position facing the landing mat.
  2. Jump forward from both feet in a shallow arc, with your arms reaching ahead.
  3. Place your palms shoulder-width apart on the mat.
  4. Tuck your chin toward your chest.
  5. Bend your elbows to lower your rounded upper back toward the mat.
  6. Roll forward across your rounded back with your knees tucked toward your chest.
  7. Bring your feet underneath you into a squat.
  8. Stand upright.

Form cues

  • Keep your knees together.
  • Stay centered between your hands.
  • Finish balanced over both feet.

Common mistakes

  • Diving too farShorten the jump so your hands can support you before your torso drops.
  • Arching through the rollDraw your ribs toward your pelvis to maintain a smooth curve through your back.
  • Opening the tuck earlyKeep your heels close to your hips until your feet approach the floor.

Safety

Mistimed hand contact or collapsing arms can send your head or neck into the mat, causing serious injury. Excessive speed or stiff-arm contact also increases wrist and shoulder stress.

  • Practice only under qualified gymnastics supervision.
  • Use a secured gymnastics landing mat on a spring floor, with a clear landing area.
  • Master a controlled forward roll without loading your head or neck before adding flight.
  • End the set if your hand support or rolling path becomes inconsistent.

Choose a non-flight progression if you lack a reliable forward roll, and seek medical or physiotherapy advice first if you have neck, back, wrist, or shoulder symptoms.
