Feet-Out Rowing Drill

The feet-out rowing drill is rowing without using the foot straps. It develops stroke timing and trunk control by making you balance through the finish and return without pulling against the straps.

How to do it

  1. Sit on the seat with your feet resting on the footplates outside the straps.
  2. Grasp the handle with straight arms, bent knees, nearly vertical shins, and your torso angled slightly forward from the hips.
  3. Push through the footplates to straighten your legs.
  4. Pivot your torso just behind vertical from your hips as your legs approach straight.
  5. Pull the handle toward your lower ribs.
  6. Extend your arms to move the handle away from your body.
  7. Hinge forward at your hips until your torso angles slightly ahead of vertical.
  8. Bend your knees to roll the seat forward to the starting position.

Form cues

  • Keep your grip light
  • Let your shoulders stay relaxed
  • Keep your knees tracking over your feet
  • Exhale through the drive

Common mistakes

  • Jerking the handleBuild pressure smoothly through the stroke rather than using a sudden tug.
  • Rushing the returnLet the return take roughly twice as long as the drive.
  • Sliding too far forwardShorten your slide until the balls of your feet stay supported on the footplates.

Safety

Without strap support, an uncontrolled finish can make your feet slip or leave you unstable on the seat. Forceful leaning under fatigue can also strain your lower back.

  • Start with light resistance and easy strokes rather than sprint effort.
  • Keep loose straps clear of the seat and slide rail.
  • End the interval if your feet repeatedly lose contact or the seat starts slipping beneath you.

If you cannot balance comfortably without straps, use strapped rowing; seek advice from a physiotherapist if back or hip pain limits the stroke.
