Heavy Bag Cross

The heavy bag cross is a straight punch with your rear hand into a hanging bag. It trains coordinated power from your legs and torso through your shoulder and arm.

How to do it

  1. Stand facing the bag with your dominant-side foot behind you, feet about shoulder-width apart, within straight-punch range.
  2. Raise your gloves to cheek height with your elbows near your ribs.
  3. Begin turning your rear hip toward the bag by pivoting on the ball of your rear foot.
  4. Drive your rear fist straight toward the bag at shoulder height as your torso rotates.
  5. Contact the bag through the knuckles of your index and middle fingers with your palm facing down.
  6. Pull your punching hand straight back to your cheek.
  7. Return to your starting stance to complete the repetition.

Form cues

  • Keep your wrist straight.
  • Keep your lead glove beside your cheek.
  • Exhale sharply on contact.
  • Keep your chin tucked.

Common mistakes

  • Reaching for the bagAdjust your starting distance so contact happens before your elbow fully straightens, without leaning beyond your front foot.
  • Pushing instead of punchingMake contact brief rather than leaving your glove pressed into the bag.
  • Flared punching elbowKeep your elbow behind your fist along the punch path rather than lifting it out sideways.

Safety

Hard impact with poor wrist alignment can injure your hand or wrist. Overreaching or twisting on a planted rear foot can strain your shoulder, elbow, or knee.

  • Use properly fitted hand wraps and padded training gloves for every set.
  • Check the bag's padding, attachments, and swing clearance before starting.
  • Begin with light contact; increase force only while your technique stays consistent.
  • Pause when the bag swings toward you or fatigue disrupts your balance.

Practice an unloaded cross first or seek advice from a physiotherapist if you have existing hand, wrist, elbow, or shoulder pain.
