Ladder Barrel Swan Dive
The Ladder Barrel Swan Dive is a Pilates backbend with controlled rocking over a curved support. It trains back and hip extension while challenging trunk control.

How to do it
- Stand between the ladder and barrel, facing the barrel.
- Lie face down over the curve with your pelvis supported near the top.
- Brace the balls of your feet against a ladder rung with your knees slightly bent.
- Reach your arms forward beside your ears.
- Lift your chest away from the barrel into a comfortable backbend.
- Tip your torso forward over the barrel in a small, controlled rocking motion.
- Raise your chest back to the lifted position to finish the repetition.
Form cues
- Lengthen rather than pinch your lower back.
- Keep your neck following your spine.
- Keep gentle tension through your abdomen.
- Breathe throughout the rocking motion.
Common mistakes
- Throwing the arms to create momentumMove your arms with your torso rather than swinging them to pull yourself upward.
- Lifting one side firstKeep your shoulders level as your chest rises.
- Shrugging toward the earsLet your shoulder blades move naturally while keeping space between your shoulders and ears.
Safety
Losing foot contact or rocking beyond your support can cause a fall from the barrel. Excessive backbending, especially with momentum or fatigue, can strain your lower back or neck.
- Check that the adjustment locks are secured and the apparatus cannot slide.
- Adjust the ladder-to-barrel distance so your feet stay firmly braced without forcing your hips or knees.
- Learn the mounted rocking movement with qualified hands-on instruction before practicing independently.
- End the set if your feet shift, your movement becomes jerky, or you feel pain.
