Medicine-Ball Overhead Backward Throw

The medicine-ball overhead backward throw uses a fast leg drive to launch a ball up and behind you. It trains explosive hip power and whole-body coordination.

How to do it

  1. Stand with your feet shoulder-width apart, facing away from the designated landing area.
  2. Hold the ball in both hands in front of your hips.
  3. Lower the ball between your thighs by bending your hips and knees.
  4. Drive through your feet to straighten your legs and hips quickly.
  5. Swing the ball upward in front of you toward overhead.
  6. Release the ball upward and backward as it passes above your head.
  7. Settle into a balanced standing position after the release.

Form cues

  • Let your legs power the throw.
  • Keep your arms long.
  • Avoid throwing your head back.
  • Exhale sharply at release.

Common mistakes

  • Throwing mostly with your armsStart the upward movement with your leg drive before accelerating the ball.
  • Arching your lower backFinish tall rather than leaning backward to force extra distance.
  • Releasing too lateLet go above your head rather than carrying the ball down behind it.

Safety

A backward throw can strike someone outside your view or rebound toward you. An overly heavy ball or uncontrolled backward lean can strain your shoulders or lower back.

  • Check the full flight path, overhead clearance, and landing area before every throw; keep people outside the marked zone.
  • Use a ball designed for throwing on a suitable open field or designated throwing surface.
  • Practice low-effort throws with a light ball before increasing speed or weight.
  • Wait until the ball stops moving before retrieving it.
