Paused Clean Pull

The paused clean pull adds a brief stop to a clean pull before an explosive finish. It trains leg and hip power while challenging your ability to maintain position under load.

How to do it

  1. Stand with your feet hip-width apart and the bar over your midfoot.
  2. Take an overhand grip just outside your legs.
  3. Set your hips with your back flat and shoulders slightly ahead of the bar.
  4. Lift the bar from the floor to just below your knees.
  5. Hold the bar motionless for 1–2 seconds without changing your back angle.
  6. Extend your hips and knees explosively into a tall finish with a natural shoulder shrug.
  7. Lower the bar to the platform under control.
  8. Reset your starting position before the next repetition.

Form cues

  • Brace your trunk before lifting.
  • Let your chest and hips rise together.
  • Keep the bar close.
  • Finish tall, not backward.

Common mistakes

  • Dipping after the pauseRestart directly upward from the held position rather than lowering the bar to build momentum.
  • Curling the bar upwardKeep your elbows straight so your legs and hips supply the acceleration.
  • Rising onto your toes earlyKeep pressure through your whole foot until the final explosive extension.

Safety

Heavy loading and an explosive restart can strain your lower back if you lose trunk control during the pause. A swinging or dropped bar can strike your legs or feet.

  • Practice the pause with light loads before increasing weight.
  • Secure the plates with collars.
  • Keep the platform clear of people and loose equipment.
  • End the set if fatigue prevents you from holding the pause position.

If you cannot reach the pause position without back rounding or pain, use a lighter clean deadlift and seek qualified guidance before adding speed.
