Pilates Open-Leg Rocker
The Pilates Open-Leg Rocker is a rolling balance exercise performed with your legs in a wide V. It trains abdominal control as you roll back and return to a seated balance.
- Intermediate
- Compound
- Moderate injury risk
- Rest 45 sec
How to do it
- Sit on your mat with your knees bent and your feet apart.
- Grasp each lower leg just above the ankle.
- Lift your feet to balance behind your sitting bones.
- Extend your legs into a wide V within your comfortable range.
- Round your lower back to begin the backward roll.
- Roll back onto your shoulder blades.
- Rock forward to return to your seated balance with your feet raised.
Form cues
- Keep the V shape steady.
- Keep your shoulders away from your ears.
- Inhale back; exhale as you rise.
Common mistakes
- Throwing the head backwardStart the roll by drawing your lower abdomen inward rather than tossing your head.
- Forcing straight kneesKeep a slight knee bend if straightening your legs pulls uncomfortably behind your thighs.
- Landing heavily on the feetUse a smaller rocking range until you can pause at the top without touching down.
Safety
Rolling too far can put bodyweight onto your neck. Forced spinal rounding or repeated hard landings can irritate your back, especially as control fades.
- Use a cushioned, nonslip mat with clear space behind you.
- Keep your weight off your head and neck throughout the roll.
- End the set if you can no longer control the backward roll.
If you have osteoporosis or back or neck pain, get advice from a physiotherapist or doctor before doing spinal rolls.
