Press in Split

The press in split is a strict barbell overhead press performed in a staggered jerk stance. It trains shoulder and arm strength while developing balance and control in the split position.

How to do it

  1. Grip the racked bar slightly wider than shoulder width.
  2. Lift the bar off the hooks into a front-rack position across your front shoulders.
  3. Step clear of the rack.
  4. Step into a split stance with one foot forward, feet hip-width apart sideways, and both knees slightly bent.
  5. Press the bar overhead to straight elbows without bending your knees further.
  6. Lower the bar under control to your front shoulders.
  7. Return your feet to a parallel stance after your final repetition.
  8. Place the bar back onto the rack hooks.

Form cues

  • Keep your ribs over your pelvis.
  • Front heel down, rear heel lifted.
  • Move your chin out of the way.
  • Stack the bar over your shoulders.

Common mistakes

  • Standing on a tightropeKeep sideways space between your feet rather than placing them on one narrow line.
  • Using leg driveKeep your knee angles unchanged so your arms perform the press.
  • Shuffling during the pressChoose a shorter, more stable split if you cannot keep both feet in place throughout the repetition.

Safety

Losing balance with a bar overhead can cause a fall or dropped bar. Excessive load or fatigue can also lead to backward leaning that strains your lower back or shoulders.

  • Practice with an empty bar or a lighter training bar before adding plates.
  • Secure the plates with collars.
  • Keep the lifting area clear of people and loose equipment.
  • End the set while you can still lower the bar smoothly without leaning backward.

If you have shoulder, wrist, or back pain, or difficulty balancing in a split stance, use a lighter supported alternative and seek guidance from a physiotherapist.
