Reformer Long Box Swan

The Reformer Long Box Swan is a supported backbend on a moving carriage. It trains controlled spinal extension and strengthens the back of your body while your arms guide the movement.

  • Intermediate
  • Compound
  • Moderate injury risk
  • Rest 45 sec

How to do it

  1. Place the box lengthwise on the carriage against the shoulder rests.
  2. Lie face down facing the footbar, with your chest just beyond the box’s front edge.
  3. Place your palms shoulder-width apart on the footbar with your elbows bent.
  4. Reach your legs behind you in line with your torso.
  5. Press the carriage away by straightening your elbows.
  6. Lift your chest forward and upward as the carriage glides toward the footbar, keeping your arms long.
  7. Lower your chest to box height as the carriage glides away.
  8. Bend your elbows to return the carriage to your starting position.

Form cues

  • Keep your lower belly gently lifted.
  • Keep your shoulders away from your ears.
  • Exhale as your chest rises.
  • Keep your front hip bones heavy.

Common mistakes

  • Hinging only at the waistUse a smaller lift that spreads the backward curve through your upper back.
  • Throwing your head backLet your gaze follow your chest rather than looking up at the ceiling.
  • Rushing the carriage returnMatch the carriage speed to your torso movement instead of letting the springs pull you inward.

Safety

Excessive backbend depth or spring tension can strain your lower back or shoulders. An unsecured box or footbar can shift under pressure and cause a fall.

  • Check that the box is stable and the footbar is locked before mounting.
  • Have a qualified Pilates instructor select spring resistance appropriate for your reformer and experience.
  • Keep your palms fully supported on the bar throughout the movement.
  • End the set if you feel pinching or lose control of the carriage.

If you have back, neck, or shoulder pain, use a smaller supported version or seek advice from a physiotherapist before trying this exercise.
