Sandbag Clean

The sandbag clean lifts a handled bag from the floor to the front of your shoulders using a powerful leg and hip drive. It trains lower-body power and coordination while challenging your trunk to stay stable.

How to do it

  1. Stand with your feet about shoulder-width apart, with the sandbag on the floor between them.
  2. Grip the handles from a hips-back position with bent knees.
  3. Drive through your feet to extend your hips and knees, accelerating the bag upward.
  4. Rotate your elbows under the rising bag.
  5. Receive the bag against your upper chest and front shoulders with slightly bent knees.
  6. Stand fully upright with the bag supported in front of you.
  7. Lower the bag under control to your thighs.
  8. Return the bag to the floor by bending at your hips and knees.

Form cues

  • Brace your belly before the pull.
  • Keep the bag close.
  • Keep your whole foot planted.

Common mistakes

  • Curling the bag upwardKeep your arms long until your legs and hips have supplied the upward drive.
  • Letting the bag crash into youMeet the bag as it rises rather than waiting for it to fall onto your chest.
  • Leaning backward at the finishFinish with your ribs stacked over your pelvis rather than arching your lower back.

Safety

A heavy or poorly timed clean can strain your lower back or shoulders during the pull or catch. A slipping bag can strike your feet, especially when fatigue reduces control.

  • Check that the handles, seams, and closures are secure before lifting.
  • Start with a light bag that you can accelerate and lower without struggling.
  • Leave clear space around your feet so you can step away if the bag slips.
  • End the set when the pull slows noticeably or the catch becomes unstable.

If you have back, shoulder, or wrist pain, choose a lighter alternative or get guidance from a physiotherapist before attempting explosive cleans.
