Strict Ring Muscle-Up

The strict ring muscle-up takes you from a hang to support above the rings without swinging. It trains upper-body pulling and pressing strength through a controlled pull, transition, and dip.

How to do it

  1. Grasp the rings with a false grip, resting the heel of each palm over the lower inside edge.
  2. Hang beneath the rings with straight elbows and your feet clear of the floor.
  3. Pull your lower chest toward the rings.
  4. Bring your chest forward over your hands into the bottom of a dip.
  5. Press down into the rings to reach straight-arm support.
  6. Lower yourself into the bottom of the dip.
  7. Lower through the transition to return to a straight-arm hang.

Form cues

  • Keep the rings close to your ribs.
  • Keep your legs quiet.
  • Move both shoulders through together.
  • Keep your abdomen tight.

Common mistakes

  • Losing the false gripKeep your wrists curled over the rings rather than letting your weight roll into your fingers.
  • Turning over too earlyFinish the high pull before shifting your chest forward so you do not get stuck below the rings.
  • Elbows flaring during the transitionGuide your elbows backward instead of spreading them out to the sides.

Safety

Losing your grip or support can cause a fall. A rushed or uncontrolled transition can overload your wrists, elbows, or shoulders as your body weight shifts above the rings.

  • Check the anchors, straps, buckles, and equal ring height before each session.
  • Use a clear landing area with a suitable mat beneath the rings.
  • Build controlled false-grip hangs, high ring pulls, and deep ring dips before attempting the full movement.
  • End the set before fatigue prevents you from controlling the descent.

Use foot-assisted practice on low rings if you lack the required strength, and seek physiotherapist advice first if hanging or dipping causes joint pain.
