Band-Assisted Ankle Dorsiflexion

Band-Assisted Ankle Dorsiflexion is a kneeling mobility drill that uses gentle backward band tension while you move your knee over your foot to work on ankle range of motion.

How to do it

  1. Secure a resistance band to a sturdy anchor near floor level behind your working foot.
  2. Loop the band across the front of your ankle, just below the ankle crease.
  3. Kneel on your opposite knee with your working foot flat ahead of you, far enough forward to create light band tension.
  4. Shift your working knee forward over your toes until you reach a comfortable stretch.
  5. Hold briefly with your front heel grounded.
  6. Shift your weight backward to release the stretch.

  • Let your toes stay relaxed
  • Keep your hips facing forward
  • Breathe steadily

Common mistakes

  • Band too highPosition the band against the front of the ankle rather than across your lower shin.
  • Knee collapsing inwardGuide your kneecap toward your middle toes throughout the movement.
  • Bouncing into the stretchUse slow, controlled rocks rather than momentum to explore your available range.

Safety

Forcing the knee forward against excessive band tension can irritate the front of the ankle. A damaged band or loose anchor can release suddenly and strike you.

  • Inspect the band for cuts or tears before use.
  • Stop if you feel sharp pain, front-of-ankle pinching, or numbness.
  • Move closer to the anchor to remove tension before taking the band off.

If you have a recent ankle injury, surgery, or persistent ankle pain, get advice from a physiotherapist before using band-assisted mobilization.
