Butterfly Pull-Up

The butterfly pull-up uses a continuous looping swing to link repetitions, training back and arm pulling endurance with coordinated whole-body momentum.

How to do it

  1. Grip the bar slightly wider than shoulder width with your palms facing away.
  2. Hang with straight elbows and your shoulders engaged.
  3. Start a small swing by moving your chest forward with your feet behind you.
  4. Sweep your feet forward to redirect the swing upward.
  5. Pull your chin above the bar while keeping your torso slightly behind it.
  6. Guide your chest forward beneath the bar as you descend.
  7. Extend your elbows into the bottom of the loop with your feet traveling behind you.
  8. After your final repetition, gradually reduce the swing to a still hang.

Form cues

  • Keep your legs together.
  • Keep your neck long.
  • Exhale as you rise.
  • Keep the loop compact.

Common mistakes

  • Pushing away at the topFollow a forward-and-down curve rather than reversing backward as in a regular kipping pull-up.
  • Bending the knees to kickCreate momentum through your shoulders and hips rather than repeatedly kicking your heels toward your butt.
  • Overarching the lower backKeep your abdomen firm so the forward swing does not come mainly from bending your lower back.

Safety

Dropping abruptly into the bottom of the swing can overload your shoulders and elbows. Repeated swinging also increases grip demands, and losing your hold can cause a fall.

  • Build controlled strict pull-ups and a consistent basic kip before attempting butterfly repetitions.
  • Use a securely mounted bar with enough clearance for your head and the full swinging path.
  • Start with short practice sets, guiding the descent rather than dropping onto relaxed shoulders.
  • End the set before your grip slips or you lose control of the loop.
