Dumbbell External Rotation
Dumbbell external rotation is a side-lying exercise that strengthens the rotator cuff by rotating your upper arm outward against a light weight.

How to do it
- Lie on your nonworking side with your head supported by your lower arm.
- Hold a dumbbell in your top hand.
- Bend your top elbow to 90 degrees.
- Rest your upper arm against your ribs with your forearm across your abdomen.
- Rotate your upper arm outward to raise your forearm toward the ceiling.
- Lower your forearm back to the starting position.
Form cues
- Keep your wrist straight.
- Keep your shoulder away from your ear.
- Keep your grip relaxed.
Common mistakes
- Rolling backwardEnd the upward movement before your chest starts turning toward the ceiling.
- Swinging the weightUse a smooth lift followed by a two- to three-second lowering phase.
Safety
Too much weight or forcing the end of the rotation can irritate the shoulder tendons, especially as the small shoulder muscles fatigue.
- Start with a very light dumbbell before adding weight gradually.
- Stop the set if you feel pinching or sharp shoulder pain.
- Set the dumbbell down before changing sides.
If you have ongoing shoulder pain, a history of shoulder dislocation, or recent shoulder surgery, get guidance from a physiotherapist or doctor first.
