Heavy Bag Circle Entry-and-Exit Drill

The heavy bag circle entry-and-exit drill links sideways footwork with a straight punch and an angled retreat. It trains punching coordination, balance, and control of distance.

  • Compound
  • Moderate injury risk
  • Rest 45 sec

How to do it

  1. Take a staggered boxing stance just beyond punching range, with your knees slightly bent and gloves near your cheeks.
  2. Circle a few short steps around the bag, moving the foot nearest your direction of travel first.
  3. Enter punching range with a short forward shuffle, lead foot first.
  4. Throw one light lead-hand jab straight into the bag at shoulder height.
  5. Return your punching glove to your cheek.
  6. Shuffle diagonally backward out of punching range, moving the foot nearest your exit direction first.
  7. Finish in your original stance width, facing the bag.

Form cues

  • Keep your chin tucked.
  • Keep your wrist straight on contact.
  • Exhale briefly with the punch.
  • Keep your weight between your feet.

Common mistakes

  • Crossing your feetLet the trailing foot follow without passing the first foot.
  • Reaching for the bagAdjust your entry distance so the punch lands without leaning forward or locking your elbow.
  • Turning away during the exitKeep the bag in view throughout your retreat.
  • Chasing a swinging bagLet the bag settle before starting another sequence instead of rushing after it.

Safety

Hard contact with a bent wrist can injure your hand or wrist. A returning bag can knock you off balance if your exit is late or your path is blocked.

  • Check the bag's padding, straps, chains, and fastenings before starting.
  • Secure your hand wraps and training gloves before striking.
  • Keep the floor and the bag's full swing area clear of obstacles and other people.
  • Practice at low speed with minimal bag swing before increasing pace.

If punching or directional steps cause hand, wrist, shoulder, knee, or ankle pain, use pain-free footwork without contact and seek advice from a physiotherapist before resuming.
