Rotating Reflex Bar Duck

The rotating reflex bar duck is a boxing drill in which you bend your knees to pass beneath a moving padded bar. It trains defensive timing, leg control, and balance.

How to do it

  1. Set the stationary padded bar at head height according to the equipment instructions.
  2. Take a boxing stance within the bar's sweep, with one foot ahead of the other.
  3. Start a slow rotation using the equipment's intended starting method.
  4. Bend your knees as the bar approaches to lower your head beneath its path.
  5. Stay lowered until the bar has passed completely over your head.
  6. Straighten your legs to return to your starting stance.

Form cues

  • Track the bar with your eyes.
  • Keep your hands at cheek level.
  • Exhale as you lower.

Common mistakes

  • Folding forward at the waistKeep your torso mostly upright so your legs create the clearance rather than tipping your head forward.
  • Squatting too deeplyLower only enough to clear the padding comfortably so you can recover before the next pass.
  • Feet drifting togetherMaintain your stance width throughout the duck to keep a stable base.

Safety

Mistiming the duck or rising early can let the moving bar strike your head or face. Excessive speed or fatigue can also cause you to lose balance.

  • Check the base, pivot, and padding for looseness or damage before use.
  • Clear the entire rotating path of people and obstacles.
  • End the set when you can no longer clear successive passes reliably.
  • Let the bar stop without grabbing it before stepping clear to make adjustments.

Practice an unweighted boxing duck first or seek professional advice if knee pain, neck symptoms, dizziness, or balance problems affect your ability to duck safely.
