Split Snatch
The split snatch lifts a barbell from the floor to overhead in one continuous motion, receiving it with one foot forward and one back. It trains explosive leg drive, coordination, and overhead stability.

How to do it
- Stand with your feet hip-width apart and the bar over your midfoot.
- Take a wide overhand grip with your hips lowered, back flat, and shoulders slightly ahead of the bar.
- Lift the bar close to your legs toward your upper thighs.
- Drive forcefully through your legs to extend your hips and knees.
- Receive the bar on straight arms overhead in a split stance, with one foot forward and the other back.
- Step your front foot partway back while keeping the bar overhead.
- Step your rear foot forward into a stable, parallel stance.
- Return the bar to the platform once you are standing steadily.

Common mistakes
- Landing on a tightropeKeep some side-to-side distance between your feet in the split so you can balance.
- Pulling early with the armsKeep your elbows straight until your legs and hips have finished driving.
- Catching the bar out frontReduce the load and receive the bar above your shoulders rather than reaching forward for it.
Safety
A missed overhead catch can drop the bar onto you or cause a fall. Excessive load or fatigue can also strain your shoulders, wrists, or lower back during the pull and catch.
- Practice with a light technique bar before adding weight.
- Secure bumper plates with collars and keep the platform clear.
- Learn a safe bar-release technique before loaded attempts; never try to save a falling bar.
- End the set when your catch or foot placement becomes inconsistent.
If overhead positioning or the split stance causes pain, or you have a current shoulder, wrist, back, or knee injury, get advice from a physiotherapist before attempting loaded repetitions.
