How to do it

  1. Face the pad with your feet shoulder-width apart, your non-dominant foot forward, and your knees slightly bent.
  2. Raise your fists beside your cheeks with your elbows near your ribs.
  3. Step into punching range, close enough to contact the pad before your elbow fully straightens.
  4. Punch straight into the padded target with your lead hand.
  5. Pull your lead fist back to your cheek.
  6. Punch straight with your rear hand, turning your rear hip toward the target through a pivot on your rear forefoot.
  7. Return your rear fist to your cheek.
  8. Step back out of range, moving your rear foot first.

Form cues

  • Keep your wrist straight on impact.
  • Tuck your chin slightly.
  • Exhale briefly with each punch.
  • Keep the non-punching hand up.

Common mistakes

  • Leaning into the targetKeep your weight between your feet rather than letting the pad support you.
  • Pushing instead of punchingMake brief contact rather than leaving your glove pressed against the pad.
  • Crossing your feetUse short steps that preserve the width of your stance.

Safety

A fixed pad gives less than a hanging bag, so excessive force or poor alignment can injure your knuckles, wrists, elbows, or shoulders. Thin padding or exposed mounting hardware increases impact risk.

  • Check that the mount is secure and the padding has no hard spots or exposed edges.
  • Wear properly fitted hand wraps and padded training gloves.
  • Start with light straight punches aimed only at the intended striking surface.
  • End the round if you develop joint pain or can no longer control your punches.

If you have current hand, wrist, elbow, or shoulder pain, use pain-free shadow boxing or seek guidance from a physiotherapist before impact training.
